Are These Three Things Limiting Your Running Performance?

If you've been running for a while, you've probably hit a wall at some point and wondered why. Not the marathon wall, the other kind. The one where you feel stuck, where the progress that used to come easily just stops coming, no matter how hard you try.

For a long time, I thought there was one answer to that question. Get fitter. Run more. Push harder.

But the deeper I got into training, the more I realized that "getting better at running" isn't one single thing you're chasing. It's actually three separate systems, and at any given point in your journey, one of them is quietly holding you back more than the others.

I first came across this idea in some running literature: the idea that performance is limited by three systems:

  • your cardiovascular system

  • your muscular system

  • and your mind

Once I understood that, I could finally look back at my own training and see exactly which one had been holding me back at each stage, and why the fixes that worked at one point stopped working later on.

The cardiovascular restrictor

The first is cardiovascular.

This is your engine, your heart, lungs, and blood delivering oxygen to working muscles. When your limitations are cardiovascular, you experience it as breathlessness. You feel as if you run out of air before you run out of legs.

Your legs might still have plenty left, but you simply can't get enough oxygen to them fast enough to keep the pace going, so you're forced to slow down or stop. It's a very specific sensation, a kind of panic in your chest, your heart pounding, your breath ragged, while your leg muscles could comfortably keep going if only you'd let them.

This limitation is mostly encountered by less experienced runners, and it makes perfect sense. When you start running, almost nothing about your body is adapted to the demands of the sport yet, and your cardiovascular system happens to be the piece that responds fastest.

Your heart gets more efficient at pumping blood, your stroke volume increases, your body builds more capillaries to deliver oxygen to muscle tissue, and your lungs get better at extracting what they need from each breath. All of that can happen in a matter of weeks if you're consistent and focus on easy, aerobic mileage. Cardiovascular fitness increases fast, and this makes it the best first lever to pull.

You run a bit more, a bit more often, and the breathlessness that used to hit you at kilometer two starts showing up at kilometer five instead, then kilometer ten.

This improvement works for a while, in the beginning, but it does cap out at one point. Because it is familiar and comfortable, most runners keep chasing improvements in this area way past its stagnation points. You know how to build an aerobic base. You've done it before, it worked before, so you assume doing more of it will keep working.

But at some point your cardiovascular system stops being the ceiling, and something else quietly takes over as the thing actually capping your performance, even though it doesn't announce itself the way breathlessness does.

The muscular and connective tissue system.

This is about how much force your muscles, tendons, and connective tissue can produce and absorb, over and over, without breaking down. This limiter shows up differently from the first one. Your lungs feel fine, your breathing is under control, you could talk in full sentences if someone asked you a question mid-run, but your legs simply can't hold the pace or the mileage. There's a specific feeling to this one. It's not gasping for air, it's a heaviness, a dead-leg sensation, or a nagging tightness in a calf, a hip, a hamstring, that keeps showing up in the same place every time you push.

Sometimes it's not even pain yet, just a stiffness or a resistance that wasn't there a few weeks ago, a quiet signal that the tissue is close to its limit before the pain actually arrives.

This is often where niggles and small injuries start creeping in, because you're asking tissue to do something it isn't yet resilient enough to handle. The muscular limiter gets tricky to work with, because unlike the cardiovascular system, muscles, tendons, and connective tissue adapt slowly.

While cardiovascular fitness can shift in weeks. Tendons and connective tissue take months, sometimes longer, to actually get stronger and more resilient to load, because collagen remodeling and structural adaptation just move at a different pace than your aerobic system does. That mismatch is exactly why so many runners end up injured.

Their engine and their mind are ready to push, their heart rate looks fine, their motivation is high, but their tissue hasn't caught up yet, and there's no shortcut to rushing that timeline. You can want it as much as you like. The tendon doesn't care how motivated you are.

The mind
Sometimes called the governor, and I like to call it that too because it captures exactly what it's doing.

This is the part of you that protects you from yourself. Your brain is constantly making a judgment call about how hard it will actually let you push, based on how much discomfort feels survivable versus dangerous. It's not calculating your VO2 max or your lactate threshold; it's running a much older kind of risk assessment, the same one that's been keeping humans alive for a very long time, and it would rather you slow down ten times too early than risk going one time too far.

From an evolutionary standpoint, that's a completely reasonable trade: your ancestors who stopped running from danger a little too early survived to pass on their genes, and the ones who pushed themselves to total collapse chasing prey often didn't. Your body still runs that same conservative program today, even though a marathon finish line isn't actually a life-or-death situation.

When this is your limiter, your body has more to give physically, but you haven't trained yourself to tolerate the specific kind of discomfort that racing or hard efforts demand. This is the sneakiest of the three, because it doesn't feel like a limiter in the moment. It feels like the truth. When your legs suddenly feel heavy at a pace you've held before, or when a workout that should be manageable suddenly feels unbearable, it's easy to believe your body is telling you something real.

Sometimes it is. But often it's your governor pulling the emergency brake early, because it hasn't yet learned that this particular kind of discomfort is safe to sit in.

The only way to move that line is repeated, deliberate exposure to it.

Your mind then learns that this level of hard is not something that will break you. What felt once untolerable becomes familiar and manageable, but only once you come out safe on the other side, workout after workout.

How this played out in my own training

When I started running, cardiovascular fitness was clearly my ceiling. I got out of breath doing things that now feel effortless. So I did what most runners do at that stage. I built an aerobic base, ran consistently, and that engine grew. This was the easiest limiter to work on, because almost any consistent running improves it. I wasn't doing anything clever back then; I was just showing up and running easy miles, and the fitness came anyway, because that's how forgiving this particular limiter is when you're new.

Once my cardiovascular fitness caught up, something interesting happened. I started trying to run the paces I needed for my marathon goals, and I couldn't hold them, not because my heart and lungs couldn't keep up, but because I simply hadn't been exposed to that kind of effort before.

My watch would show a heart rate that was perfectly manageable, nowhere near maxed out, and yet I'd be the one asking to back off. That disconnect confused me for a while. I kept assuming I needed more base fitness, more easy miles, because that had worked before. It didn't work this time, and it took me a while to understand why.

I hadn't taught my mind that this pace, this level of discomfort, was something I could actually survive and sustain. That was the governor talking.

The fix wasn't more base mileage; it was deliberately practicing hard efforts, over and over, until my mind stopped flinching away from the pace and started trusting that I could hold it. So I started doing exactly that. Tempo runs at goal pace, intervals slightly faster than goal pace, workouts that put me in that specific zone of discomfort on purpose, week after week.

The first few times were genuinely uncomfortable in a way that had nothing to do with my legs or my breathing; it was almost a mental resistance, a voice telling me to slow down before I'd actually hit any physical limit. Over time, that voice got quieter. Not because the pace got easier in any objective sense, but because I'd built enough evidence that I could hold it without falling apart.

That work paid off. My marathon time dropped from 3:16 to 2:53, and I built real endurance at paces that once felt impossible. Looking back, that stretch of training probably taught me more about racing than any single race did, because it was the period where I learned what my actual capacity was, instead of what my mind assumed it was.

But now, sitting fit enough for a sub 2:50 marathon, I've run into a new wall, and it's the third one. Every time I try to push my volume or sharpen my intensity, small muscular issues start showing up. Nothing serious, but frequent enough to notice a pattern. A tight calf here, a niggle in a hip flexor there, always on the same side, always after the same kind of session. Individually, none of them are alarming, but strung together over a few months, they're clearly telling me something.

My cardiovascular system and my mind can both handle more than my muscles currently can. My legs, tendons, and connective tissue haven't been built up to absorb the load I'm now capable of asking for aerobically and mentally. It's a strange position to be in, honestly, being held back by the part of the system that used to be the least of my concerns.

For years, my legs just went along with whatever my lungs and my head could handle. Now they're the ones setting the pace, and I'm having to relearn patience for a limiter that responds on a completely different timeline than the other two. That's the limiter I'm working on now, and it's forcing me to train differently than I ever have before, with more attention on strength work, recovery, and load management than on the running itself.

What this means for your training

The most useful thing about this framework is that it tells you where to actually spend your energy. Training harder isn't always the answer; training the right system is.

  • If you're cardiovascular limited, the fix is patience and consistency. Build your aerobic base with easy running, add volume gradually, and let your engine grow over time. This is the least glamorous work, but it's also the most forgiving.

  • If you're governor or mind limited, you need controlled exposure to discomfort. Structured hard workouts, tempo efforts, and races give your brain evidence that a hard pace is survivable, so it stops holding you back before your body actually needs it to.

  • If you're muscularly limited, the fix isn't more running; it's strength work, mobility, and load management. Gradual progression, resistance training, and enough recovery for tissue to adapt are what close this gap, not pushing through the niggles. Your goal should be muscle tone, not weekly mileage

The takeaway I keep coming back to is this: your limiter changes as you improve. What held you back last year probably isn't what's holding you back now. Figuring out which of the three systems is your current ceiling, rather than just training harder across the board, is what actually moves you forward.
